The Eighteen Week Base

A marathon base-building protocol held unchanged for eighteen weeks. Four daily anchors, no variation, no negotiation.

Ines runs 180km weeks through a Nordic winter. Her protocol is deliberately unglamorous — the same four anchors every day, held for eighteen weeks at a time. Almost all of her gains came from fixing sleep and inflammation, not from adding mileage.

The Day

Morning · 05:30

Run before decisions

First run happens before email, phone, or conversation. Removes the daily negotiation entirely.

Consistency is protected by removing the decision, not by increasing motivation.

Morning · 07:00

Cellular Support with breakfast

Taken with a substantial post-run breakfast. Never skipped, even on down weeks.

1 serving

Supports metabolic function across a 180km week without stimulant dependence.

Training · 16:30

Second session or strength

Easy volume or thirty minutes of strength work. Intensity is capped — this is base, not sharpening.

Accumulates aerobic volume while keeping the inflammatory ceiling low enough to repeat tomorrow.

Recovery · 19:00

Inflammation Recovery, daily

Same time every evening with the last meal of the day.

1 serving

Keeps the daily inflammatory floor low enough that eighteen weeks is survivable.

Sleep · 21:00

Sleep Aid, dark room, no exceptions

Blackout, cool, and phone in another room. Nine hours in a Nordic winter is the whole program.

1 serving

Deep sleep is where the 180km week is actually absorbed.

Morning · 06:20

Morning sun, ten minutes

Outside within thirty minutes of waking, no sunglasses.

Anchors the body clock for the whole day.

Morning · 06:30

500ml water with electrolytes

Full glass before the first coffee.

Replaces overnight fluid loss.

Training · 12:00

Caffeine cut-off

Nothing caffeinated after midday.

Protects sleep pressure later.

Training · 15:30

Ten-minute mobility prep

Hips, ankles, thoracic spine before the session.

Reduces soft-tissue load in training.

Recovery · 19:30

Walk after dinner

Fifteen easy minutes, no phone.

Digestion and downshift out of training mode.

Sleep · 22:00

Room at 18°C, fully dark

Cool, dark, quiet — same setup every night.

Sleep quality depends on the room as much as the routine.

Sleep · 22:10

Three pages, then lights out

Paper only, nothing on a screen.

Signals the end of the day consistently.
